Why "Eat Less, Move More" Fails Without a Number
The advice is correct. The problem is that without knowing your specific calorie need, "eat less" has no anchor. Is 1,800 kcal eating less? For a sedentary 50-year-old woman, it might be eating the same. For an active 25-year-old man, it's dramatically less.

Step 1: Calculate Your BMR (Basal Metabolic Rate)
BMR is the number of calories your body burns at complete rest — to maintain basic organ function, breathing, circulation, and body temperature. It's what you'd burn lying in bed for 24 hours doing nothing.
The Mifflin-St Jeor equation (most accurate for most people):

Example — 32-year-old woman, 65 kg, 165 cm: BMR = (10 × 65) + (6.25 × 165) − (5 × 32) − 161 = 650 + 1,031.25 − 160 − 161 = 1,360 kcal/day
She burns 1,360 calories just existing — before any movement, digestion, or exercise.
Other BMR formulas:
The Harris-Benedict equation (older, less accurate): still used in some medical settings. The Katch-McArdle formula: uses lean body mass instead of total weight — most accurate for people who know their body fat percentage, as it strips out fat mass which burns very few calories.
For most people, Mifflin-St Jeor is the best starting formula.

TDEE (Total Daily Energy Expenditure) = BMR × Activity Factor

The difference between sedentary and moderately active is 476 kcal/day — which is 3,332 kcal/week. That's nearly 1 kg of fat equivalent every 10 days, simply from activity level.
The most common mistake: overestimating activity level.
"Moderately active" means structured exercise 3–5 days per week — not being occasionally busy. A person with a desk job who walks 20 minutes during lunch and goes to the gym twice a week is Lightly Active, not Moderately Active. Overestimating by one level adds 200–300 phantom calories to your "allowance" and explains why many people eat to their calculated TDEE and still gain weight.
Step 3: Set Your Calorie Target Based on Your Goal
Once you know your TDEE, your calorie target is straightforward:
For fat loss: TDEE − 300 to 500 kcal = daily calorie target
- 300 kcal deficit: slow, sustainable loss (~0.3 kg/week), minimal muscle loss risk
- 500 kcal deficit: standard recommendation (~0.5 kg/week), sustainable for most
- 750+ kcal deficit: faster but higher muscle loss risk, metabolic adaptation more likely
- 1,000+ kcal deficit: not recommended without medical supervision
For weight maintenance: TDEE = daily calorie target (no deficit, no surplus)
For muscle gain (lean bulk): TDEE + 200 to 300 kcal = daily calorie target
A large calorie surplus does not build muscle faster — the body's muscle-building rate is limited. A 200–300 kcal surplus provides enough fuel for muscle synthesis without excessive fat gain.

- Fat loss target: 1,370–1,570 kcal/day
- Maintenance: 1,870 kcal/day

The TEF: The Calorie Burn Nobody Counts
TDEE calculators account for BMR and exercise. Most miss the TEF.
TEF (Thermic Effect of Food) is the energy your body uses to digest, absorb, and process the food you eat. It's approximately 10% of total caloric intake.
Eating 2,000 kcal → approximately 200 kcal burned just digesting it.
This is why "net calories" matter for some calculations — but TEF is already built into the standard activity multipliers in TDEE calculators. You don't need to add it separately unless you're doing advanced macro calculations.
TEF varies by macronutrient:

People on a 500 kcal/day deficit expect to lose exactly 0.5 kg per week (500 × 7 ÷ 7,700 = 0.45 kg). Real weight loss is messier because:
Water retention: Carbohydrate stores (glycogen) hold water. Reducing carbs causes rapid water loss in week 1 — which is not fat loss. Conversely, returning to carbs after a low-carb period causes rapid water re-gain — which is not fat gain.
Metabolic adaptation: Extended calorie restriction reduces BMR by 10–20%. Your body becomes more efficient. This is why weight loss slows over time even with the same deficit. Periodic diet breaks or "maintenance weeks" help reset this.
Constipation and gut contents: Scale weight includes everything in your digestive system. This fluctuates by 1–2 kg day to day independent of fat change.
Hormonal cycles: Women experience significant water retention during the luteal phase (days 14–28 of menstrual cycle). Scale weight can be 1–3 kg higher pre-menstruation. Always compare weights at the same phase of the cycle.
Practical implication: Track a 4-week average, not daily or even weekly weight. The trend matters, not the daily number.
When to Use a Calorie Calculator and When to Step Back
Use it to: Establish your starting baseline, understand the relative calorie density of foods, set a reasonable deficit, and periodically recalibrate as weight changes.
Don't use it to: Create anxiety around every meal, calculate every bite at social events, or chase mathematical perfection. Calorie counting is a tool for awareness — not a permanent mode of eating.
